If you’ve spent any time researching diabetes nutrition, you’ve run into the term “glycemic index” (GI) — and probably found it more confusing than helpful, buried in scientific charts and conflicting numbers. Here’s the plain-language version.
What GI actually measures. Glycemic index ranks how quickly a food raises your blood sugar compared to pure glucose. High-GI foods (white rice, white bread, potatoes) spike blood sugar fast. Low-GI foods (most vegetables, legumes, whole grains) release glucose more slowly and gently.
Why the number alone is misleading. GI only tells you about the food eaten alone, in isolation — which almost never happens at an Indian meal. A high-GI food eaten with fibre, protein, and fat behaves very differently than the same food eaten alone. This is why “rice has a high GI, so I can never eat rice” is the wrong conclusion — it ignores everything else on the plate.
A more useful concept: glycemic load. This accounts for both the GI and the portion size. A small amount of a high-GI food can have a lower overall impact than a large amount of a “safer” low-GI food. This is why portion control often matters more than obsessively avoiding entire food categories.
Practical low-GI swaps that don’t feel like sacrifice:
- Regular atta roti → add some besan (chickpea flour) or bajra to the dough
- White rice → parboiled rice, or rice cooked and cooled before eating
- Regular poha → add extra vegetables and peanuts, reduce the poha-to-topping ratio
- Sugary fruit juice → whole fruit (the fibre changes everything)
- Maida-based snacks → roasted chana, makhana, or nuts
What actually moves the needle most: it’s not memorising a GI chart. It’s the habit of never eating a carbohydrate completely alone — always pairing it with protein, fibre, or healthy fat. Do that consistently, and you capture most of the benefit of “eating low-GI” without needing to look anything up.
Glycemic index is a tool, not a rulebook. Understanding the principle behind it — pairing, portion, and preparation — matters far more than memorising which dal has a GI of 22 versus 28.
